Dumbbell Ab Workout: 7 Moves With Just One Dumbbell
One dumbbell is all you need for this ab workout: weighted crunches, Russian twists, woodchops, suitcase carries and more. Sets, reps and weight suggestions.

A single dumbbell turns a body-weight ab routine into a muscle-building one. Adding load is one of the simplest ways to progress, and these moves need very little space.
How heavy?
Start light: roughly 2–6 kg for twists and crunches, and 8–20 kg for carries and holds. Form beats load every time. If you can't control the lowering, go lighter.
The workout
Two to three rounds, 20 seconds rest between moves.
1. Weighted crunch: 12 reps
Hold the dumbbell on your chest. Curl up, pause, lower slowly. Crunch form.
2. Dumbbell Russian twist: 16 total
Hold the dumbbell at your chest and rotate side to side. Russian twist.
3. Dumbbell dead bug: 8 per side
Hold the dumbbell over your chest with both hands while your legs move. Dead bug.
4. Dumbbell woodchop: 10 per side
Standing, rotate diagonally from above one shoulder to the opposite knee.
5. Suitcase carry: 30 seconds per side
Walk holding a heavy dumbbell at one side. Don't lean. Brilliant for obliques.
6. Dumbbell side bend: 12 per side
Slow, controlled, no momentum. Don't go too heavy.
7. Weighted plank drag: 8 per side
In a high plank, drag the dumbbell from one side under your body to the other without rotating your hips.
Weekly plan
Do this workout two or three times per week, with body-weight core sessions on other days if you like. Increase weight or reps every week or two. See progressive overload for abs.
Safety tips
- Keep your neck neutral in weighted crunches
- Don't twist fast with heavy loads
- Stop if you feel back pain (guide)
Choosing weights for each move
| Exercise | Beginner | Intermediate | Advanced |
|---|---|---|---|
| Weighted crunch | 2–4 kg | 5–10 kg | 10–20 kg |
| Russian twist | 2–3 kg | 4–6 kg | 6–10 kg |
| Dead bug (held) | 2–4 kg | 4–8 kg | 8–12 kg |
| Woodchop | 2–4 kg | 4–8 kg | 8–12 kg |
| Suitcase carry | 8–12 kg | 12–20 kg | 20–32 kg |
| Side bend | 4–8 kg | 8–12 kg | 12–16 kg |
| Plank drag | 2–4 kg | 4–8 kg | 8–12 kg |
These are rough starting points. Choose a weight where the last 2–3 reps of each set are hard but form stays perfect.
Adjustable dumbbells vs a single fixed weight
If you're buying one dumbbell, a medium weight (around 6–10 kg for many people) covers crunches, twists and woodchops. Carries benefit from heavier loads; a heavy backpack or bag works too. Adjustable dumbbells make progression easier. See home workout equipment for abs.
A 4-week dumbbell plan
- Week 1: 2 rounds, light weights
- Week 2: 3 rounds
- Week 3: heavier weight on crunches and carries
- Week 4: add a 2-second pause at the top of crunches and the end of each woodchop
Train this two or three times a week and do body-weight core work on one or two other days if you want more volume.
Frequently asked questions
Can I build abs with only a dumbbell?
Yes. Weighted crunches, twists and carries cover all core zones.
What weight should beginners use?
Start with body weight, then add 2–4 kg once form is solid.
Is the dumbbell side bend bad for your back?
Done slowly with moderate weight, it's fine for most people.
Can I do this workout every day?
Weighted core work is better 2–3 times a week with rest days. See rest days for abs.
